For a while I scrolled before bed wearing blue-light glasses with night mode on. The screen turned yellow. My bedtime did not move an inch. That was when I first properly looked into how much of the blue-light story holds up.
Blue light delaying melatonin at night is real. But a phone screen emits so little light that the gains from night mode or glasses are small or unconfirmed in much of the research. The stronger forces pushing sleep back are the arousal from what you watch and the hour you finally lie down, so the light is the right thing to fix last, not first.
The eye has cells that sense brightness and report to the body clock, and those cells are especially sensitive to blue-leaning light. See a lot of it by day and the body reads day. See it at night and the body still reads day, and melatonin comes late. All of that is well-established.
The trouble started when this fact moved to smartphones and grew in the retelling. The lab studies use fairly bright light, close to the eyes, for long stretches. A phone screen in your hand is far dimmer than that. The fact is true. The size got inflated.
Comparing amounts makes it click. The numbers vary by device and distance, so read them as orders of magnitude.

So blazing the living room lights while carefully yellowing your phone has the order backwards. One line of research finds people who used their phone for the hour before bed fell asleep ten-odd minutes later, and just as many studies using the same methods found no difference at all.
Night mode strips the blue component and warms the screen. One study compared people with night mode on, night mode off, and no phone at all before bed. The on and off groups showed no meaningful difference between them. Only the no-phone group slept differently. The act of using the phone outweighed the color of its light.
Blue-light glasses tell a similar story. Small studies that found help sit alongside studies that found none, and reviews pooling them land on no clear confirmed benefit for eye strain or sleep. Wearing them costs nothing, but they will not guard your night for you.
If reducing light at night is the goal, dim the room before recoloring the phone. I halved our living room lights after 9 p.m., and that made me sleepier than night mode ever did.

Leave night mode on. It costs nothing and some eyes find it gentler. But the moment it becomes permission, I turned it on so scrolling is fine now, you are back at the original problem. Switch it on and forget it. That is the right-sized expectation.
